1. Sleep

Sleep is the first thing a rotating or night shift steals from you, and it’s the protocol everything else on this site depends on. Get sleep wrong and exercise, mood, appetite and focus all suffer with it.

Why it matters for shift workers

Working against your body clock doesn’t just mean you feel tired — it disrupts the timing of melatonin release, core body temperature, and the internal signals that tell every organ in your body when to repair itself. Shift workers regularly bank less total sleep and lower-quality sleep than day workers, and that sleep debt compounds week after week.

Chronic sleep disruption from irregular hours is one of the strongest drivers of the health risks linked to shift work — poor glucose control, weight gain, low mood, and reduced immune function all trace back to disturbed sleep.

Protocols for sleeping on a shift pattern

Anchor your sleep to a fixed block wherever possible, even on days off — the body responds far better to a consistent 7–8 hour window than to sleeping whenever you can grab it. If your shift pattern rotates, protect the transition days and give yourself extra recovery time either side of a switch.

Make your sleep environment work as hard as you do: total blackout (curtains or a proper eye mask), a cool room, and consistency in the last 30–60 minutes before you sleep — the same wind-down routine every time trains your body to recognise the cue. Cut caffeine at least 8–10 hours before your sleep window, and treat alcohol as a sleep disruptor, not a sleep aid, however tempting it feels after a night shift.

What Huberman recommends

In Protocols, Huberman sets out sleep as the foundation everything else builds on, with specific guidance on light timing, temperature, and tools like Non-Sleep Deep Rest (NSDR) for topping up when a full sleep block isn’t possible. We’ve adapted several of these directly for rotating and night shifts in our articles and videos.
